An office workout does not need a gym or a change of clothes. Five minutes of mobility, light strength and a short walk, done beside your desk, covers the whole desk chain from neck to calves.

Best desk exercises
1. Standing posture reset
Stand with feet under the hips, soft knees. Stack ears over shoulders over hips. Grow tall through the crown of the head without locking the knees or flaring the ribs.
Feel it: your whole front side lengthening
Common mistake: Locking knees or puffing the chest.
2. Shoulder rolls
Slow shoulder circles, lift, roll back, drop, then forward. Keep the neck easy.
Feel it: your shoulders travelling through their full circle
Common mistake: Rushing or crunching the neck.
3. Doorway or wall chest opener
Place a forearm on a doorframe or wall at about shoulder height. Gently turn your chest away until you feel a stretch across the front of the shoulder and chest.
Feel it: the front of your chest and shoulder opening
Common mistake: Leaning so hard the front of the shoulder hurts.
4. Seated thoracic rotation
Sit tall with feet planted. Rotate the mid-back to look over one shoulder, then the other. Keep the hips quiet, don’t twist from the low back.
Feel it: an easy twist through your mid-back
Common mistake: Twisting from the low back or yanking with the arms.
5. Standing hip flexor stretch
Stand and step one foot back into a short lunge. Gently tuck the back-side pelvis under (flatten the low-back arch) until you feel a stretch in the front of the back hip. Hold the desk for balance if needed.
Feel it: the front of your back hip
Common mistake: Arching the low back.
6. Sit-to-stand + glute squeeze
From sitting, stand up (use hands on thighs/desk only if needed). Squeeze the glutes at the top, then sit down slowly with control.
Feel it: your legs and glutes driving you up
Common mistake: Knee cave, rushing, or pushing off with momentum only.
7. Calf raise
Stand holding the desk if needed. Rise onto the balls of both feet, pause, then lower slowly.
Feel it: your calves working and your blood moving
Common mistake: Bouncing at the top.
8. Short walk
Walk away from your desk. To the far end of the room, a window, or the kitchen and back.
Feel it: your legs and hips loosening as you go
Common mistake: Taking your phone and standing still with it.
What five minutes buys you
Two minutes interrupts sitting. Five minutes is long enough to get to the hips and upper back properly and add real leg work like sit-to-stands and calf raises, which are as close to strength training as an office allows.
When to do it
Before lunch or in the mid-afternoon slump, when a desk day has had the longest to accumulate. If you only do one, make it the afternoon one.
Office-friendly by design
Nothing here needs a mat, the floor, or space beyond a chair and a metre of carpet. Nobody on the next desk will notice, and if they do they will probably join in.
